It's a 2-split like i mentioned, I'm usually do both programs two times in a week.
Program A: (Legs and arms++)
Squats: 4x10
Step-ups: 2x10
Stiff leg deadlift: 4x10
Lying leg curl: 3x10
Close grip bench press: 3x10
Triceps kickback: 3x10
Barbell biceps Curl:3x10
Concentration curl: 3x10
Lying cable bicep curl:2x10
Cable kneeling crunch:3x15
Incline crunch:3x max
Program B: (Chest, Back and shoulders ++)
Bench press: 4x10
Incline dumbbell bench press: 3x10
Dumbbell Pullover 2x10
Barbell Behind Neck Press: 3x10
Barbell Upright Row: 3x10
Front pulldown: 3x10
Wide grip pull-ups: 3xmax
Bent-over row: 3x10
Hyperextensions with dumbbells: 3x10
I can explain exercises if needed, and add what weights I use too.
